About the VO2 Max Runners Calculator
VO2 max is the maximum rate at which your body can take in, transport, and use oxygen during intense exercise, expressed in millilitres of oxygen per kilogram of body weight per minute (ml/kg/min). It is the single best physiological predictor of endurance running potential. This calculator estimates it from the Cooper 12-minute run test, a field test developed by Dr. Kenneth H. Cooper in 1968 for the U.S. Air Force. You run as far as you can in exactly 12 minutes on a flat, measured course, and the distance covered maps directly to an aerobic-capacity estimate.
The formula
The Cooper test uses a simple linear regression that Cooper fitted against directly measured (treadmill gas-exchange) VO2 max values:
- VO2 max (ml/kg/min) = (distance in metres − 504.9) ÷ 44.73
Only one input truly matters: the distance you cover in 12 minutes. If you record the distance in kilometres or miles, convert it to metres first (1 km = 1,000 m; 1 mile = 1,609.344 m) and then apply the equation. For example, a runner who covers 2,800 m gets (2,800 − 504.9) ÷ 44.73 ≈ 51.3 ml/kg/min. A runner who covers a full 3,200 m (about 2 miles) gets (3,200 − 504.9) ÷ 44.73 ≈ 60.3 ml/kg/min.
Why VO2 max matters for runners
A higher VO2 max means more oxygen delivered to working muscles, which raises the pace you can sustain aerobically before lactate accumulates. It is largely genetically capped but can improve 15-20% with training in untrained people. Elite male distance runners typically measure 70-85 ml/kg/min and elite women 60-75 ml/kg/min; a value in the 70s is exceptional. Tracking your Cooper-test estimate over a training block is a low-cost way to confirm your aerobic base is building without a lab.

Useful benchmarks for the 12-minute distance and the VO2 max it implies:
- 2,400 m → ≈ 42.4 ml/kg/min (average recreational fitness)
- 2,800 m → ≈ 51.3 ml/kg/min (good; typical trained club runner)
- 3,200 m → ≈ 60.3 ml/kg/min (excellent; competitive amateur)
- 3,600 m → ≈ 69.3 ml/kg/min (elite territory)
How to run the test properly
Warm up for 10-15 minutes, then run at the fastest pace you can hold evenly for the full 12 minutes — do not sprint the first lap and fade. A standard 400 m running track is ideal because you can count laps (7 laps = 2,800 m). Record the exact distance at the 12-minute mark. Because the test demands a near-maximal effort, it is intended for people already cleared for vigorous exercise.
