How the bench press pyramid works

A pyramid is a set structure where you climb in weight while dropping reps set by set. The lighter early sets serve as warm-ups that groove the movement and prepare the shoulders, elbows, and pecs; the heavier later sets are the working sets that actually build strength. This calculator generates an ascending pyramid based on a percentage of your one-rep max (1RM): 50% × 12, 60% × 10, 70% × 8, 80% × 5, and 90% × 3. Because you rarely know your true 1RM day to day, it estimates that max from a set you can actually perform.

Estimating your 1RM (the Epley formula)

The calculator uses the Epley equation to convert a submaximal set into an estimated one-rep max:

1RM = weight × (1 + reps / 30)

For example, benching 185 lb for 5 reps estimates a 1RM of 185 × (1 + 5/30) = 185 × 1.1667 ≈ 216 lb. A single rep (reps = 1) simply returns the weight lifted, since that already is a one-rep max. The formula is most reliable in the 1–10 rep range; beyond 10 reps, endurance and technique differences between lifters make the estimate drift upward, so treat high-rep numbers as a soft ceiling rather than a guarantee.

Why percentages, and why round to plates

Programming off a percentage of 1RM keeps intensity consistent as you get stronger — 80% always means the same relative effort whether your max is 135 lb or 315 lb. Raw percentages almost never land on loadable weights, though. A standard Olympic barbell plus a pair of 2.5 lb plates changes the bar in 5 lb steps, so this tool rounds every set to the increment you choose (5 lb by default, or 2.5 kg for metric plates) to give you numbers you can actually load.

Reference points for a typical session

Rest is intensity-dependent: 60–90 seconds is plenty for the 50–60% warm-up sets, while the 80–90% working sets deserve 2–4 minutes so the nervous system and muscles recover between efforts. The top set at 90% for 3 reps should feel hard but leave a rep or two "in the tank" — it is a training set, not a max attempt. If bar speed slows dramatically or your form breaks (elbows flaring, hips lifting off the bench, uneven lockout), end the set rather than grinding out a risky rep.
